Protein and Healthy Aging: Preserving Strength, Mobility, and Independence

Protein is one of the most talked-about nutrition topics today. From protein-enriched coffee and chips to pasta and pancakes, it seems that protein is being added to almost everything. But beyond the marketing, what role does protein actually play in the body, and how much do we really need to support long-term health?


Protein is made up of amino acids, which serve as the building blocks for muscles, enzymes, hormones, and many other important structures in the body. While protein supports numerous bodily functions, one of its most important roles is helping us build and maintain muscle mass.


As we age, we naturally begin to lose muscle. Starting around age 30, adults lose approximately 3–8% of their muscle mass per decade, with the rate of loss often accelerating later in life. Without intervention, this can result in up to 50% of muscle mass being lost by the 8th decade of life. This age-related decline in muscle mass and strength is known as sarcopenia.


Sarcopenia can contribute to weakness, falls, loss of independence, and reduced quality of life. It is also associated with insulin resistance, fatigue, frailty, and many chronic health conditions.


Fortunately, two of the most effective ways to preserve and build muscle are:


• Consuming adequate protein

• Engaging in regular physical activity, especially resistance training


Together, these strategies can help reduce the negative effects of age-related muscle loss and support healthy aging.


How Much Protein Do We Need?


A good target for many adults is approximately 1.2 grams of protein per kilogram of body weight per day.


For example, a 150-pound adult weighs about 68 kilograms:


68 kg × 1.2 g/kg = 82 grams of protein per day


Individual protein needs can vary based on age, activity level, health conditions, and personal goals.


This recommendation is notably higher than the current Recommended Dietary Allowance (RDA) of 0.8 g/kg/day. However, it is important to understand what the RDA represents. The RDA was designed to identify the minimum amount of protein needed to prevent deficiency in nearly all healthy adults. It was not intended to define the optimal amount of protein for maintaining muscle mass, supporting healthy aging, or maximizing physical performance.


Protein Recommendations by Population



It is important to remember that certain medical conditions, particularly advanced kidney disease and some metabolic disorders, may require protein intake to be adjusted. Talk with your healthcare provider about the amount of protein that is right for you.





A Final Word


Research consistently shows that overall dietary patterns matter more than any one food or macronutrient. People tend to experience the best health outcomes when their diets are centered around whole, minimally processed foods such as vegetables, fruits, whole grains, legumes, nuts, seeds, and healthy sources of protein.


Rather than asking, “How can I add more protein to my chips or coffee?” a better question may be, “How can I build meals around real food?”


Protein should be viewed as one important piece of a larger lifestyle approach that includes nutritious food, regular movement, restorative sleep, stress management, and meaningful relationships.
